The 7-Day Sleep Reset
Sleep isn’t about willpower β it’s physiology. One small change a day to reset your body’s sleep switches.
Trouble falling asleep is rarely a matter of willpower. More often, four switches — light, body temperature, caffeine, and wake time — are out of sync. Before adding medication, spend 7 days tuning these four.
First, the 4 switches
Light
Morning light pulls your body clock earlier; bright light at night (especially screens) pushes it later.
Temperature
You fall asleep as core body temperature drops. A warm shower, then cooling down, helps you drift off.
Caffeine
Half-life about 5–6 hours. A 2 p.m. coffee is still half-active at bedtime.
Wake time
Fixing when you get up matters more than when you go to bed.
The 7-day plan β one step a day (check as you go)
DAY1
Lock in one wake time
Get up at the same time every day, weekends included (within Β±30 min). Sleeping in disrupts your rhythm the most. Keep today’s wake time all week.
DAY2
Morning light, 10–15 min
Get bright light within an hour of waking (a window or a walk). Your body clock registers “morning” and shifts your evening sleepiness earlier.
DAY3
Set a caffeine cutoff
No caffeine (coffee, tea, cola, energy drinks) after about 1–2 p.m. Remember the 5–6 hour half-life.
DAY4
Warm shower 1–2 hours before bed
After a warm shower, your body temperature falls and invites sleep. Keep the bedroom slightly cool (about 18–20Β°C / 65–68Β°F).
DAY5
Dim screens and lights 1 hour before bed
Turn off bright screens and overhead lights; switch to indirect lighting. Light is the strongest “stay awake” signal.
DAY6
The “out of bed if not asleep in 20 min” rule
If you’re still awake after 20 minutes, get up, do something quiet in dim light, and return when sleepy. This strengthens the bed = sleep link.
DAY7
Review naps, late exercise, late meals
Keep naps under 20 minutes and before 3 p.m. Finish hard exercise 3+ hours before bed. Large meals and alcohol lower sleep quality.
